Deload timing rules: use your RIR trend and missed targets

The deload timing problem
Most people decide deload week by calendar. That can work for some lifters, but it is not the same as managing fatigue. Two weeks into a cycle you might already be “too cooked,” or you might feel better than expected and want to push.
This post is simple: choose deload timing based on what you logged. Specifically:
- Your RIR trend (how close you are getting to failure)
- Whether you are missing your set targets (reps, load, or both)
If you track sets in GymLog, you already have the raw material. If you do not, you can still use the same rules by writing down reps and how hard each set felt.
First, define what “logged RIR trend” means
Use a consistent RIR method. I recommend one of these:
- “True RIR” estimate: how many clean reps you could do with the same form before technique breaks
- Or a strict proxy: stop sets when bar speed clearly drops, form degrades, or you hit your own grind limit
Then track it for each main lift (bench, squat, deadlift, overhead press) across weeks.
A simple approach:
- For each top set, record the estimated RIR
- If you do back-off sets, also note the RIR for your hardest working set that week
- Use a weekly average RIR for that lift
Example: weekly average RIR on bench might look like 3.5, 3.0, 2.5, 2.0.
Rule 1: Deload when RIR trends down and plateaus
You are not trying to “avoid getting tired.” You are trying to stop before technique and performance degrade.
Deload decision rule:
- If your average RIR for a main lift drops by about 1 rep (for example from 3 RIR to 2 RIR) for two straight weeks, and performance is not improving, plan a deload.
Concrete example:
- Week 1: top set 5 reps at 2 RIR
- Week 2: top set 5 reps at 1 RIR
- Week 3: you still get 5 reps but at 0 to 1 RIR, and it feels worse than before That is a deload signal.
Honest caveat: you can still have a “down RIR” trend while progressing if your weights and reps are clearly rising. In that case, you may not need a deload yet.
Rule 2: Deload when you miss set targets twice in a row
RIR is subjective. Missed targets are more objective.
Set target means one of:
- You hit the prescribed reps at the prescribed load
- Or you hit the prescribed reps with a load you agreed counts as “close enough” for that mesocycle
Deload decision rule:
- If you miss your main-lift set target for two consecutive sessions (or two consecutive weeks), deload.
What counts as a “miss” for most lifters:
- Missing reps by 2 or more on a set that is not meant to be all-out
- Or dropping load more than your planned adjustment range because the working weight feels like a grind
Concrete example:
- You plan 3 sets of 5 on squat at a weight you previously did 5x5
- Week 1: 5, 4, 4
- Week 2: 5, 4, 3 That is a deload.
Rule 3: Deload if your RIR hits your personal “failure line”
Even if you are still technically “getting reps,” you do not want to live on the edge.
Set a failure line:
- For most intermediate lifters doing 1 to 3 hard sets per lift per session, a common line is 0 to 1 RIR on your hardest set
Deload decision rule:
- If your main lift hardest set is consistently at 0 to 1 RIR across two sessions, deload.
Why “two sessions” matters: one bad day happens. Two straight days that feel like a near-max effort means accumulated fatigue is probably the limiting factor.
Rule 4: Use the “missed bench, not missed accessories” check
Sometimes a single lift is dragging because technique or joint irritation is acting up. Deloading the whole program might be overkill if only one movement is suffering.
Deload decision rule (refined):
- If you miss targets on the main lift but accessory work that is not heavily loaded still hits reps cleanly, you can do a targeted deload for that lift first.
- Keep intensity lower and reduce volume on that specific movement.
- If the main lift misses again next week, then deload the whole session plan.
This matters because deloading is also about reducing system stress. If the problem is a single movement, you can sometimes get away with less.
What a deload actually means (numbers, not vibes)
A deload is not “do nothing.” It is training that lets you recover while maintaining groove.
A solid default deload:
- Reduce volume: cut working sets by 50 to 70 percent
- Keep intensity moderate: use about 80 to 85 percent of your usual training load, or roughly 2 to 4 RIR on every working set
- Keep technique strict: no grinders, no form compromises
Example for bench day:
- Usual week: 3 to 5 working sets near 2 RIR
- Deload: 1 to 2 working sets at the same rep scheme but stop with 2 to 4 RIR
- Keep accessories at 70 to 80 percent of your usual sets
Honest caveat: if your joints are irritated, even 80 to 85 percent might bother you. In that case, deload by reducing load further or swapping the variation temporarily.
Decision tree for deload timing (simple and fast)
Use this in order:
- Did you miss your main lift set target two sessions in a row?
- Yes: deload.
- No: go to 2.
- Has your RIR trend dropped by about 1 rep over two straight weeks and performance is not clearly improving?
- Yes: deload.
- No: go to 3.
- Are your hardest sets hitting 0 to 1 RIR across two sessions?
- Yes: deload.
- No: stay the course for one more week.
If you want one extra check:
- If sleep and daily stress are rough, be more conservative. You can deload earlier than the rules say.
When not to deload (and accidentally stall)
Avoid deloading if:
- Your performance is improving even though RIR is dipping
- Your “misses” are small and within your planned variation range
- The fatigue is localized and accessories are progressing
You can also run a “mini-recovery day” instead of full deload:
- Keep volume low and stop farther from failure for just the hardest lift
- Then reassess in 3 to 5 days
If you consistently avoid deloading too long, fatigue wins. If you deload too often, you stop expressing strength. The rules above are meant to land in the middle.
Logging makes deload timing easier
The reason this works is that you can see the trend. RIR without a log is guesswork. Reps without notes are also guesswork.
If you are using GymLog, you can capture:
- Estimated RIR per set
- Whether you hit rep targets
- How the week felt relative to your past weeks
Then your deload timing becomes less emotional and more mechanical.
After deload: how to restart without overshooting
When you come back, do not automatically add load.
Restart rule:
- For the first full week after deload, aim for the same weight but try for more reps while keeping RIR about 1 to 2 higher than the week before deload
- Then return to your normal RIR targets next week
Example:
- Before deload: bench working sets at 1 to 2 RIR
- After deload week: run sets at 2 to 3 RIR, confirm performance
- Next week: work back to 1 to 2 RIR
This keeps you from “feeling amazing” and testing maxes when your system is just waking up.
Summary: deload based on trend, not calendar
Use deload timing decisions based on two things you can log:
- RIR trend: down and not recovering performance
- Missed targets: two consecutive misses on your main lift
A deload is usually 50 to 70 percent less volume, moderate intensity, and 2 to 4 RIR on working sets.
Do it when the data says you need it, not because the calendar feels like the right vibe.
