Exercise Substitution: Keep Progression When You Swap a Lift

The rule: preserve the training job
Exercise substitution is not a reason to throw away your progression plan. It is a reason to separate the exercise from the job that exercise was meant to do.
Progressive overload means gradually asking the target muscles to do more work over time. When you swap a lift, you can preserve that process by matching the movement pattern, target muscles, sets, reps, and effort. You do not need to match the old number on the bar.
Your RIR, or reps in reserve, is how many good reps you had left when you stopped a set. If your program calls for 3 sets of 8 to 12 at 1 to 2 RIR, that effort target matters more than whether the replacement uses a barbell, dumbbells, a cable, or a machine.
The simple rule is this: keep the training job, start the new exercise conservatively, and build a separate performance history for it.
Why the old load does not transfer
A 185-pound barbell bench press and two 70-pound dumbbells are not interchangeable records. The total load, stability demand, range of motion, leverage, and setup are different. Even if both exercises train your chest and triceps, the numbers do not belong on one progression line.
The same problem appears with a back squat to a hack squat, a pull-up to a pulldown, or a Romanian deadlift to a seated leg curl. A new exercise may let you use more weight because it is more stable. It may also use less weight because the target muscle is placed at a worse leverage point.
Trying to calculate an exact conversion usually creates false precision. You end up chasing a number that says very little about the quality of the set. Treat each variation as its own lift while using a parent slot to preserve the program's intent.
Classify the swap before you log it
Not every substitution deserves the same level of confidence. Put the change into one of three categories:
- Like-for-like swap: A flat barbell bench becomes a flat dumbbell press. The pattern and target are close, but the load still needs recalibration.
- Same pattern, different emphasis: A barbell squat becomes a hack squat. Both train knee and hip extension, but the balance, torso demand, and muscle emphasis change.
- Emergency substitute: You use a cable press because the benches are taken, or a leg press because your lower back is irritated. The goal is to train around a constraint, not create a perfect comparison.
The farther the new exercise is from the original, the more important it is to preserve sets, reps, and effort instead of trying to preserve load. If the reason for the swap is pain, use a pain-free range of motion and do not treat the replacement as proof that the original lift was causing the problem. If pain persists, get it assessed.
Build the new log entry before your first set
Do not simply rename the old exercise in your log. That hides the point where your data changed and makes future decisions harder.
Create a new entry with five pieces of information:
- Parent slot: Record the broad job, such as horizontal press, vertical pull, or knee-dominant leg work.
- Exact variation: Write chest-supported row, neutral-grip pulldown, or high-bar squat instead of using a vague label like back exercise.
- Prescription: Keep the planned sets, rep range, rest period, and effort target at first.
- Starting load: Choose a weight based on the new exercise, not the old exercise.
- Reason for the swap: Note equipment, discomfort, coaching change, or simple preference.
This keeps your history honest. Whether you use GymLog or a paper notebook, the useful record is not only what you lifted. It is what you lifted, for how many reps, at what effort, and under which variation.
Use the first session as calibration
On the first exposure to a new exercise, choose a load that leaves about 2 to 3 RIR on the first work set. That may feel too easy compared with the old lift. That is fine. You are collecting usable data, not testing your strength.
Suppose your program calls for an incline dumbbell press for 3 sets of 8 to 12 at 1 to 2 RIR, but your shoulder feels better on a converging chest press. Keep the 3 sets and 8 to 12 reps. Start the machine at a load that produces something like 10 reps, 9 reps, and 8 reps with roughly 2 RIR. Do not copy the dumbbell load or add extra sets because the machine feels different.
Write down the actual RIR for every set. If the first set felt like 3 RIR but the third felt like 1 RIR, that tells you the load was probably appropriate but the set-to-set fatigue was meaningful. If you reached 12 reps with 4 RIR, increase the load slightly next time.
Progress the replacement on its own terms
Use one clear progression rule for the new variation. A reps-then-load approach works well for most substitutions:
- Keep the same weight while building reps inside the target range.
- Add the smallest practical load only after all prescribed sets reach the top of the range at the intended effort.
- If the load jump is large, repeat the top end of the range for another session instead of forcing the increase.
- If reps fall below the bottom of the range or RIR drops much lower than planned, keep the load or reduce it.
For a target of 3 sets of 8 to 12 at 1 to 2 RIR, 10, 10, and 9 reps is not a failure. Keep the weight and try to add a rep next time. Once you reach 12, 12, and 12 with the right effort, make a small increase and let the reps come back down.
This gives the substitute its own progression line. You are still applying progressive overload, but you are no longer pretending that a machine stack increment equals a dumbbell increment.
Do not overwrite the original lift
If you replace a barbell bench with a machine press for four weeks, keep the barbell records intact. The machine may improve your chest training, reduce joint irritation, or let you accumulate good work while the bench is unavailable. None of that converts directly into a new barbell personal best.
When you return to the original lift, use the last successful entry as a reference. Warm up, perform one or two careful ramp sets, and choose a work-set load that leaves about 2 to 3 RIR. If you have been away for several weeks, expect a short re-entry period. The goal is to rebuild the barbell trend, not claim the machine load as evidence for a precise conversion.
A separate history also helps you spot a useful pattern. If the substitute progresses while the original lift repeatedly causes pain, poor technique, or unusual fatigue, the replacement may be a better permanent choice.
Review the swap after two or three exposures
Do not judge the new exercise from one awkward session. After two or three exposures, check four things:
- Are reps or load moving upward at a similar effort?
- Can you keep the intended range of motion and technique?
- Is the target muscle doing the work instead of a compensating joint or muscle?
- Is recovery acceptable before the next session?
If the answer is mostly yes, the swap preserved progression even if the load is lower. If the answer is no, change the load, setup, rep range, or exercise selection before adding more work.
The best log is not the one with the most comparable numbers. It is the one that makes the next training decision obvious. Keep the original lift separate, give the substitute a fair calibration period, and judge progress through reps, effort, execution, and recovery.
